About this workout
A demanding job does not have to cost you your fitness. This 4 day upper/lower plan is built to fit into 45 minutes, before work, at lunch or after the office, without cutting the things that keep you strong, lean and healthy. Every session is focused: a couple of main lifts, a few efficient accessories, and out the door. Run it consistently and you will hold onto strength and muscle, manage your weight, and feel sharper through long workdays.

The Program
Four days: two upper, two lower, run on whatever four days fit your week. Keep rest moderate, around 60 to 75 seconds, and pair the accessory work where you can to save time. Two focused lifts anchor each session; the rest is support.

How to Progress
Eight weeks of efficient, consistent progress.
Weeks 1 to 3. Set your weights and dial in the pace so each session fits 45 minutes. Keep two reps in reserve on the main lifts.
Weeks 4 to 6. Add weight to the anchor lifts (bench, squat, incline, leg press) as they feel strong, and nudge the accessories up.
Weeks 7 to 8. Push the main lifts a little closer to failure and hold your pace. If you keep going past week 8, take a lighter week first.
Warm-Up and Recovery Notes
Warm up efficiently: three to five minutes of light cardio, a bit of mobility for the day's muscles, and a ramp-up set on your first lift. No need to waste your limited time on a long warm-up.
Recovery still matters even when life is busy. Protect your sleep, walk when you can, and manage work stress; all of it shows up in how you train and feel.
Nutrition and Supplementation
For health and body composition, protein and food quality matter most. Aim for about 0.8 grams of protein per pound of bodyweight and build meals around protein and vegetables.
Simple support: protein powder for convenient protein on busy days and a daily multivitamin to cover the gaps. Keep it simple; consistency beats any supplement.
