This plan gives you a complete, structured first three months: three full body days a week built on the fundamental movements, with a clear progression so you always know what to do next. No guesswork, no random workouts, just a proven roadmap that takes you from brand-new to genuinely capable in the gym. Start here and build a foundation that lasts.
Who This Program Is For

What You'll Need
- A gym with barbells, dumbbells, cables and machines.
- A willingness to learn the fundamental movements properly.
- A log; tracking your lifts is how you see the steady progress that keeps you going.
The Program
Three full body days on non-consecutive days, for example Monday, Wednesday, Friday. You repeat the same handful of fundamental movements so you can learn them well and add weight over time. Focus on good form first, then add weight steadily. Simplicity and consistency are what build a beginner.

How to Progress
Ninety days, in three clear phases.
Days 1 to 30. Learn the movements. Keep the weight light enough that every rep looks the same, and get comfortable and consistent in the gym. Building the habit is the first win.
Days 31 to 60. Now add weight steadily. Whenever you complete all your reps with good form, add a little next time. Your strength will climb quickly.
Days 61 to 90. Keep adding weight and start to really push the last set of each exercise. Around day 60, take one lighter week to recover, then finish strong. By day 90 you will be visibly stronger and ready for a more advanced program.
Warm-Up and Recovery Notes
Warm up with five minutes of easy cardio and a light set of your first exercise. Good warm-up habits now protect you for years.
Expect some soreness in the first couple of weeks; it is normal and fades fast. Sleep seven or more hours, eat enough protein, and do not train the same muscles hard two days in a row. Recovery is when you actually grow.
Nutrition and Supplementation
To build muscle, eat enough protein and enough total food. Aim for about 0.8 to 1 gram of protein per pound of bodyweight and eat at maintenance or a slight surplus.
Support: protein powder to hit protein easily, creatine monohydrate at 5 grams a day, well studied and beginner-safe, and a daily multivitamin.
