About this workout

Two exercises built most of the upper bodies you admire before anybody owned a cable stack. The chin up and the dip cover your back, biceps, chest, shoulders and triceps between them, and they load with nothing but a bar and your own weight. This is a 12 week program that runs those two lifts three days a week, plus a short list of assistance work that exists only to keep your shoulders healthy and your reps honest. If you want a bigger, wider, thicker upper body and you are tired of managing eleven exercises per session, this is the shortest road there.

Who This Program Is For

  • Intermediate lifters who can already do at least 5 clean chin ups and 5 clean dips with a full range of motion.
  • People training at home or in a garage with a pull-up bar and a dip station and not much else.
  • Anyone whose schedule keeps blowing up five day splits and who needs three sessions a week to actually stick.
  • Lifters who want visible upper body size and are willing to grind the same two lifts for 12 weeks to get it.

Who this is NOT for: Beginners who cannot yet perform a single unassisted chin up, because the first four weeks would be nothing but frustration. It is also not for anyone who wants a complete program. I am going to say this plainly: this plan does not train your legs, your glutes, your hamstrings or your lower back in any meaningful way. Twelve weeks of this and your upper body will look built and your lower half will look exactly like it does today. If you have no plan to squat, hinge or run on your off days, pick a different program.

What You'll Need

  • A sturdy pull-up bar and a dip station or parallel bars, both rated for your bodyweight plus added load.
  • A dip belt or a loaded backpack once bodyweight reps get easy, which happens faster than most people expect.
  • A light resistance band for the shoulder work and a timer for the holds.

The Program

Three sessions a week, always with a day off between them. Day 1 is chin up led with dips as the second movement. Day 2 flips it, dips lead and pulling follows, with horizontal work to balance the vertical pulling. Day 3 is the density day, where you do the same two lifts with more total sets, shorter rest and lighter effort per set. Monday, Wednesday and Friday is the obvious layout. Every session takes 30 to 45 minutes if you respect the rest periods instead of scrolling between sets.

How to Progress

With two lifts you cannot hide behind exercise variety, so the progression has to be deliberate.

Weeks 1 to 4. Bodyweight only, even if it feels light. Build the rep quality first: full hang at the bottom of every chin up, chin clearly over the bar, shoulders below elbows at the bottom of every dip. Log every set. Your only job is to add one rep somewhere each week.

Weeks 5 to 8. Once you can hit the top of the rep range on all working sets of a lift, add weight. Start with 5 to 10 pounds on a dip belt or in a backpack and drop back to the bottom of the rep range. Add load in small jumps. A 5 pound increase on a chin up is a real increase when you are moving 190 pounds of yourself.

Week 9, deload week. This is not optional and it is not a week off. Cut every set count in half, use bodyweight only, and stop each set three reps before you would have to strain. You will feel underworked. That is the point. Your elbows and shoulders have absorbed eight weeks of the same two joint angles and they need the break more than your muscles do.

Weeks 10 to 12. Come back and pick up at the load you used in week 8, not above it. Push for a new top set on Day 1 chin ups and Day 2 straight bar dips in week 12. If you were doing 5 bodyweight chin ups in week 1 and you finish week 12 with 8 reps carrying 25 pounds, that is a large change in how your back and arms look.

Warm-Up and Recovery Notes

Spend five to eight minutes before every session. Do a set of Banded Pull Apart for 20 reps, 10 slow Cat Cow Stretch reps, and then two ramp-up sets of the day's first lift at half your working reps. On dip days add a set of Push Ups to get blood into the chest and triceps before you hang your whole bodyweight off your shoulders. Cold elbows and dips are a bad combination, and that is the joint most likely to complain on this program.

Take a full day off between sessions and do not fill it with more pulling. Sleep is the recovery variable that actually moves the needle, so aim for seven to nine hours. If your elbows start aching on the inside during chin ups, switch to a neutral or wider grip for a week and cut a set. Pain that shows up in a tendon does not train through; it gets worse. Since this program ignores your lower body, walking or easy cycling on off days is a good use of the time.

Nutrition and Supplementation

To add muscle you need a small calorie surplus, roughly 200 to 300 calories above maintenance, and around one gram of protein per pound of bodyweight. Here is the wrinkle specific to this program: every rep you do is loaded with your own bodyweight, so gaining weight fast makes your two main lifts harder. Gain slowly, half a pound a week at most, and keep the surplus small. If you are carrying extra fat right now, run this at maintenance instead; your chin up numbers will climb quickly as you lean out and the training stimulus is still there.

Hitting your protein target is far easier when a scoop of protein powder covers one of your daily feedings, and a multivitamin fills the gaps on the days your vegetable intake is honestly not what it should be.

FAQ

Can I really grow on only two exercises? Yes, for 12 weeks. Chin ups and dips together cover the lats, upper back, biceps, forearms, chest, front delts and triceps, and both let you add load indefinitely. That combination is enough stimulus for real growth. What it will not do forever is keep progressing; at some point you will want rows, presses and direct side delt work. Twelve weeks is about the right length before that becomes a limitation.

What if I can only do two or three chin ups? Then spend four to six weeks on Negative Pull Up work and Inverted Row before starting this. Do 4 sets of 4 slow negatives twice a week and rows in between. Once you can string together 5 clean chin ups, come back and start at week 1.

Do I need to train legs on the off days? You should, and I would rather say it than pretend otherwise. This program leaves your legs and posterior chain untrained. Add two short lower body sessions on your off days, squats, lunges and hinges, or accept that you are building half a physique. That is the honest trade you make for a plan this simple.
