About this workout

Big legs are built by squatting, hinging and pushing heavy, then following it with enough volume to fill out every part of the lower body. This 8 week plan dedicates three days a week to legs and nothing else, so quads, hamstrings, glutes and calves all get the direct work they need to grow. It is a specialization block: if your legs lag behind your upper body, or you just want serious lower-body mass, this is how you close the gap. Bring your appetite; legs grow on food and hard squatting.

  • You can dedicate three leg days a week for eight weeks.
  • You have access to a full gym.
  • You already squat and hinge with good technique.

Who this is NOT for: beginners, who build legs fine on a full body plan, and anyone who cannot recover from three hard leg days a week. Upper body maintenance is on you during this block.

What You'll Need

  • A full gym with a squat rack, leg machines and dumbbells.
  • The willingness to train legs hard and often for eight weeks.
  • A log; leg growth comes from adding weight and reps over the block.

The Program

Three leg days spaced out, for example Monday, Wednesday, Friday. Each day emphasizes a different quality: quads, posterior chain, then a mixed volume day. Push the big lifts hard with full rest, and chase a strong contraction on the accessories.

How to Progress

Eight weeks of driving your leg lifts up, with a deload to keep the volume productive.

Weeks 1 to 4. Set your working weights and add weight to the squats, hinges and presses whenever you hit the top of the rep range.

Weeks 5 to 7. Push the main lifts harder and increase accessory volume slightly. Your legs should be feeling fuller and stronger.

Week 8 (deload). Cut the volume and load for the final week to recover from a hard specialization block. Then reassess; your legs should have grown.

Warm-Up and Recovery Notes

Warm up thoroughly before squatting: light cardio, hip and ankle mobility, and ramp-up sets. Heavy leg training demands a real warm-up.

Three leg days a week is a big recovery load. Sleep well, eat plenty, and keep upper-body work light during this block so your legs get the recovery. Walking on off days helps blood flow without adding fatigue.

Nutrition and Supplementation

Legs are the biggest muscles you have, so they need fuel to grow. Eat at maintenance or a slight surplus with at least one gram of protein per pound of bodyweight.

Support: protein powder to hit protein, creatine monohydrate at 5 grams a day, which is superb for heavy leg work, and a daily multivitamin.

FAQ

Will three leg days a week overtrain me? Not for eight weeks with a deload, as long as you keep upper-body work light and recover well. It is a specialization block, not forever.

What about my upper body? Maintain it with a couple of light sessions if you like, but the priority here is legs. You will not lose upper-body muscle in eight weeks of maintenance.

My knees bother me on squats. Use a comfortable stance and depth, lean on the leg press and machines more, and never train through sharp pain. There is enough variety here to work around cranky knees.
