About this workout
Round, capped delts are what make a physique look wide whether you are in a t-shirt or on a stage. The problem is most people only ever press, which builds the front delt they already overuse on every chest day and ignores the side and rear heads that actually create width. This 6 week plan presses heavy for strength and size, then hammers the side and rear delts with the volume they need — because the medial delt grows on reps, not on ego.
Who This Program Is For
- You can press overhead with control and a stable core.
- Your delts — especially the side and rear — are lagging and you want to bring them up fast.
- You can train four days a week for six weeks.
- You have a barbell, dumbbells and cables.
Who this is NOT for: anyone with an impinged or painful shoulder under overhead pressing. Overhead work with a beat-up shoulder makes it worse. Get it assessed first.
It is also overkill for a true beginner. If you are new, a balanced full-body plan grows your shoulders plenty. Come back to specialization once you have a base.
What You'll Need
- Barbell and rack for overhead pressing
- Dumbbells, including a lighter pair you can control for high-rep laterals
- Cable station for lateral raises and reverse flyes

The Program
Four days: a heavy shoulder day, a support pull/push day, a volume shoulder day, and a legs/arms day. Sample week: Monday, Tuesday, Thursday, Friday.
On lateral raises, leave the ego at the door. If you are heaving 40s up with a shrug and a swing, you are training traps. Lead with the elbow, control the negative, and pick a weight you can actually own for the full set.

How to Progress
This is a six week block, so every week counts.
Weeks 1-2 — set your loads. Establish weights where the top set of each press is hard but clean and every lateral set is controlled to the last rep.
Weeks 3-5 — add. On the presses, add 5 lbs when you hit the top of the range on all sets. On laterals and rear delt work, add reps first — chase the 15, then bump the dumbbells. The side delts respond to volume and time under tension, so a strict extra rep beats a heavier sloppy one.
Week 6 — peak, then rest. Push the top press sets to one rep short of failure and squeeze the most quality volume you can out of the laterals. After week 6, take a lighter week before your next block — six hard weeks of overhead work earns a back-off.
Warm-Up and Recovery Notes
The shoulder is the most mobile and least stable joint you have, so warm it thoroughly: a few minutes of arm circles and band pull-aparts, then a light set of lateral raises and an empty-bar press before you load up.
If the front of your shoulder pinches on overhead pressing, switch to a neutral-grip dumbbell press and reduce the range to what is pain-free. Never press through a pinch.
Rear delts and rotator cuff recover fast, but the pressing does not — keep two days between your two shoulder sessions.
Nutrition and Supplementation
Delts are small muscles; you don't need a huge surplus to grow them, but you can't grow them in a meaningful deficit either. Eat at maintenance or slightly above and hit your protein — 0.8-1g per pound of bodyweight.
Worth having on a plan like this: protein powder, creatine monohydrate at 5g a day, and a pre-workout for the heavy press day.
FAQ
Can I run this alongside my normal split? This is a full four-day plan on its own. If you want to just add shoulder emphasis to an existing routine instead, pull Day 1 and Day 3 and slot them in on your pressing days.
My traps take over on lateral raises. Lower the weight, start each rep from a dead stop with your shoulder blade down, and stop leading with the shrug. Traps steal from side delts when the weight is too heavy.
Six weeks — is that long enough to see a change? For a lagging muscle getting this much focused volume, yes. You'll see it by week four.
