About this workout
You do not lose fat by doing a 'fat loss workout.' You lose fat by eating in a calorie deficit, and you use training to keep the muscle you already built while that deficit does its job. Get that backwards and you end up smaller and softer instead of leaner. This is 8 weeks of heavy lifting paired with conditioning, built to hold your strength while you drop fat around it.
Who This Program Is For
- Men who have some training experience and want to get leaner without deflating.
- You are willing to run a real calorie deficit in the kitchen — this program assumes you are.
- You have four days a week and access to a full gym with some cardio equipment.
Who this is NOT for: anyone expecting the workout to do the work the diet has to do. If you eat at a surplus and run this, you will get stronger and conditioned but you will not lose fat, and you will blame the program. What You'll Need
- Barbell, rack, bench, dumbbells
- Cables, lat pulldown, leg press
- A kettlebell or two, and something to jump on or over
- A cardio machine for the finishers
- A logbook — you keep training heavy here specifically so you can track that your strength is holding while the scale drops.
The Program
Four days: two heavy full-body strength days and two metabolic days that pair lighter resistance work with conditioning. The strength days are what protect your muscle in a deficit — do not let the weights drop just because you are dieting.

How to Progress
Fat loss training progresses differently from muscle-building training. You are not chasing a bigger squat; you are trying to keep the squat you have while doing more total work in the same or less time.
On the strength days. Keep the loads as heavy as you can for the prescribed reps. In a deficit, 'progress' is often just not going backwards — if your bench holds at the same weight for 8 weeks while your bodyweight drops, that is a win, because you are now stronger per pound.
On the metabolic days. Progress by density. Week to week, either add a round, shorten the rest by 5 seconds, or beat your rep counts. This is where the extra calorie burn and conditioning come from.
Weeks 1-2 — set your baseline. Establish your strength loads and your circuit pace. Weeks 3-6 — push the conditioning. Hold the strength numbers, tighten the metabolic days. Week 7 — hardest week. Shortest rests, most rounds. Week 8 — pull back the conditioning (not the lifting) for a lighter week, then reassess. Run it again leaner, or move to the 8 Week Summer Cut Workout Plan.
Warm-Up and Recovery Notes
Five minutes of easy cardio, then ramp the first heavy lift with a couple of light sets. The metabolic days barely need a warm-up beyond a few minutes of movement.
Dieting lowers recovery. That is the trade-off nobody mentions. If your strength is dropping fast — not holding, dropping — you are either cutting calories too aggressively or sleeping too little. Back off the conditioning volume before you sacrifice the lifting, because the lifting is what saves your muscle.
This is an 8 week program, so no mid-program deload is mandated; the lighter week 8 is your reset. If you feel beat up earlier, take an easy conditioning week and keep lifting.
Nutrition and Supplementation
Here is the part that actually determines your result: you must be in a calorie deficit. Aim to lose 0.5-1% of your bodyweight per week, keep protein high at 1g per pound of bodyweight to protect muscle, and do not crash it — aggressive deficits cost you muscle and strength fast.
Supplements support a cut, they do not cause one. Protein powder makes a high-protein deficit far easier to hit. Creatine at 5g a day is worth keeping while you cut — it helps you hold strength, and no, it is not 'water weight that ruins a cut.' A fat burner is optional and minor: it can blunt appetite and give you a little energy in a deficit, but it is doing single-digit percentages of the work your diet is doing. Spend on the food first.
FAQ
Will I lose muscle on this? Not if you keep the lifting heavy and the protein high in a moderate deficit. That is the entire design. Lose the intensity on the strength days and you will lose muscle.
Can I add more cardio? Some, yes — daily walking is free and effective. Piling extra HIIT on top of four days of this can dig your recovery hole deeper than your diet, so add walking before you add intensity.
My strength is dropping. Is that normal? A little, late in a hard cut, yes. A lot, early, means your deficit is too steep or your sleep is short. Fix those before you touch the program.
Do I need the metabolic days, or can I just diet? You can lose fat by diet alone, but the conditioning days improve work capacity and burn extra calories, giving you more diet flexibility. Keep them.
