About this workout
Lifting will not make you bulky, and cardio alone will not give you the shape you are after. Fat loss uncovers the muscle you build — so if you want to look toned rather than just smaller, you keep lifting heavy while you diet. This is 8 weeks of real strength training with a lower-body emphasis, paired with conditioning, built so that when the fat comes off there is a strong, shapely body underneath.

What You'll Need
- Barbell, rack, bench, dumbbells
- Hip thrust setup or a bench, cables, lat pulldown
- A kettlebell
- A cardio machine
- A logbook, for the same reason as always — proof your strength is holding as the scale moves.
The Program
Four days: two lower-body-focused strength days and two upper/conditioning days. The hip thrust and squat are tracked lifts — keep them heavy in the deficit, because that is what preserves your shape while you lean out.

How to Progress
Same principle as any fat loss block: keep the strength, add the conditioning.
On the strength lifts (hip thrust, squat, Romanian deadlift), keep loads as heavy as the reps allow. Holding your hip thrust weight across 8 weeks while your bodyweight drops means you are keeping your glutes while losing fat — exactly the goal.
On the conditioning, progress by density: more rounds, shorter rests, higher reps, week over week.
Weeks 1-2 establish. Weeks 3-6 tighten the conditioning while holding the lifts. Week 7 is the hardest. Week 8 eases the conditioning for a lighter week, then reassess and run again or move to a lean-gaining block.
Warm-Up and Recovery Notes
Before lower-body days: five minutes of easy cardio, a set of 15 glute bridges and 10 bodyweight squats. That is the warm-up. You do not need a 20 minute band routine.
Dieting lowers recovery, so watch your sleep and stress. If your lifts are dropping and you feel run-down, your deficit is likely too steep — ease it before you cut training.
Eight weeks, so no mandatory deload; the lighter week 8 handles it.
Nutrition and Supplementation
The deficit is the whole game, and the kitchen is where it happens. Lose 0.5-1% of bodyweight per week, keep protein high at 0.8-1g per pound to protect muscle, and do not crash-diet — it strips muscle and tanks your energy.
Protein powder makes a high-protein deficit realistic. Creatine at 5g a day is as useful for women as men and will not make you bulky or 'hold water that ruins your cut' — it helps you keep strength while dieting. A daily multivitamin covers gaps that show up when calories are low. That is the honest short list.
FAQ
Will lifting heavy make me bulky? No. Building visible muscle takes years and a calorie surplus. In a deficit you are losing fat while holding muscle, which is what 'toned' actually means.
Why not just do cardio? Cardio alone in a deficit loses fat and muscle together, and you end up smaller with the same shape. Lifting keeps the muscle so the shape improves as fat drops.
Can I train glutes every session? They are trained hard twice and indirectly on the conditioning days. That is plenty of stimulus while you are dieting and recovering less.
Is the scale supposed to move every week? Not always linearly — water, cycle, and sodium shift it day to day. Judge by the weekly trend and how you look, not one morning's number.
