About this workout

The pistol squat is the most misunderstood bodyweight lift there is. Most people who cannot do one assume they are weak. They are not. They are stiff. If your ankle will not let your knee travel forward over your toes, no amount of leg strength saves the rep, you will fall backward every time. This is a 10 week, 3 day per week program that builds single leg strength and ankle range at the same time, and it starts by telling you which one is actually holding you back. You need a box, a band, and 30 to 45 minutes.

Who This Program Is For

  • The lifter who can squat well on two legs but folds the second one foot leaves the floor.
  • Anyone who has been chasing a pistol squat for months and keeps failing at the same point in the descent.
  • Home and garage trainees who own a band and a bench and want a real lower body program out of it.
  • Athletes who need single leg control for sport, not just a party trick for social media.

Who this is NOT for: This is not a beginner program. If you cannot hold a bodyweight squat at the bottom for 30 seconds with your heels down, you are not ready for this and you will spend 10 weeks frustrated. It is also not a mass builder. You will get stronger and more mobile, and your legs may look a little better, but if your goal is size, load a barbell instead. And if you have a knee that swells or clicks painfully under load, see someone qualified before you start grinding single leg work.

What You'll Need

  • A sturdy box, bench, or step you can set at knee height and lower as the weeks go on.
  • A set of resistance bands, including at least one heavy loop you can hang from a rack for assistance.
  • A wall and about six feet of open floor. That is genuinely it.

The Program

Three training days a week, run on nonconsecutive days. Day 1 is the skill and strength day, where you work the pistol pattern to a box while it is still fresh. Day 2 is posterior chain and hip control, because a pistol that collapses inward is a glute problem, not an ankle problem. Day 3 is single leg volume and balance, where you get your reps in and expose the weak side. Every session opens with an ankle and hip position piece, and that is deliberate. Do not skip it to save four minutes. The mobility work is the program, not the warm-up.

How to Progress

The pistol progresses by lowering the box and cutting the band, not by adding sets.

Weeks 1 to 3. Diagnose and build. Week one, run this test before Day 1. Sit into a full squat with your heels down. If your heels lift or you tip backward, your limiter is ankle dorsiflexion and the Deep Squat Hold and Standing Calf Raise are your priority work. If your heels stay down but one knee caves in on a Bulgarian Split Squat, your limiter is hip strength and Day 2 is your priority. Set your box at knee height, keep every rep clean, and stop each set two reps before you would start bailing.

Weeks 4 to 6. Lower the box. Drop the box by roughly two inches, or step down to a lower bench. Add one set to Box Pistol Squat on Day 1 and hold the pause at the bottom for a full two seconds. On Day 3, move to a lighter assistance band. You should be getting genuinely deep on the pistol pattern now, even if the free rep is still not there. Add 5 seconds to every hold each week.

Week 7. Deload week. Cut every set count by roughly 40 percent and drop all jumping. Keep the mobility holds at full duration, they are the point. Do Box Pistol Squat at the highest box you have used, 2 sets of 5, no grinding. This week is not optional and it is not weakness. Ankles and knees need the time, and you will come back stronger for the last block. If you skip it, week 9 will feel like week 6 did and you will wonder why.

Weeks 8 to 10. Free reps. Take the box down to about calf height and remove the band on your first two sets of Pistol Squat. Test one free pistol per side at the start of Day 3 before anything else. Do not chase a bad rep. If it goes, keep going and build to 3 clean reps per side by week 10. If it does not, run the block again with a lower box. Some people need 14 weeks. That is normal and it is not a failure.

Warm-Up and Recovery Notes

Spend eight minutes before every session and treat it as work, not throat clearing. Two minutes of easy Jump Rope or High Knees to get warm, then Worlds Greatest Stretch for five reps each side, then Hip Flexor Stretch for 45 seconds a side. Finish with Cat Cow Stretch and a set of Body Squat to feel the pattern. If your ankles are your limiter, add a second Deep Squat Hold here and rock gently forward and back to push the range.

Single leg work is more fatiguing on the joints than people expect, which is exactly why this is a three day program and not a five day one. Sleep seven to nine hours and take at least one full rest day between sessions. Knee soreness that fades with warm-up is fine. Sharp pain at a single point, or swelling the next morning, is not, and you should back off the depth and get it looked at. Walking on your off days helps more than another mobility video will.

Nutrition and Supplementation

You are not going to out-train a bad diet here, and honestly you do not need to eat much differently to run this program. Set protein around 0.8 to 1 gram per pound of bodyweight to support the recovery, keep carbs high enough on training days that your sessions do not fall apart, and stay near maintenance calories unless you have a separate fat loss goal. Being lighter genuinely makes the pistol easier, so if you are carrying extra weight, a modest deficit does double duty here.

Hitting your protein target is easier when a scoop of protein powder covers one of your meals, and a daily multivitamin fills the gaps when your food choices get repetitive.

FAQ

How do I know if my problem is mobility or strength? Sit into a bodyweight squat with your feet hip width and your heels flat. If you cannot hold that for 30 seconds without your heels lifting or your torso folding, it is mobility. If you can hold it comfortably but still cannot lower under control on one leg, it is strength. Most people who have been stuck for months are in the first group and have been training the second one.

Can I put a plate under my heels to make the pistol easier? You can, and it will work immediately, but understand what you are doing. Elevating the heel borrows range you do not have instead of building it. Use it as a temporary tool on your last set if you want, but keep training the flat-footed version, or you will be elevating your heels forever.

Why is one side so much worse than the other? Because it is for almost everyone, and two legged squatting hides it. Always start your single leg sets with the weaker side, match the stronger side to whatever the weak side did, and do not add reps on the good leg to feel better about yourself. That gap closes over 10 weeks if you are honest about it.
