The rowing machine is the best-kept secret in the cardio room. It burns serious calories, works nearly every muscle from your legs to your back, and does it all with almost no impact on your joints. This 6 week plan uses steady rows and intervals four days a week to strip fat and build full-body conditioning. Because rowing is low-impact, you can train it often without beating up your knees and hips, which makes it perfect for fat loss that actually lasts. Learn the stroke, then let it work.

What You'll Need
- A rowing machine (erg) and a few minutes to learn the stroke.
- A timer or the machine's monitor to track intervals, meters and split times.
- Water; rowing works up a real sweat.
The Program
Four rowing sessions a week, mixing steady work with intervals. Focus on a clean stroke: legs, then back, then arms on the drive, reversed on the recovery. For intervals, push the Work hard and ease off in the Recovery. Steady days build your aerobic base; interval days spike the burn.

How to Progress
Six weeks of building your rowing fitness and fat burn.
Weeks 1 to 2. Learn the stroke and settle into a comfortable steady pace. Keep intervals moderate while your technique locks in.
Weeks 3 to 4. Extend the steady rows and push the intervals harder, watching your split times drop.
Weeks 5 to 6. Row longer on steady days and faster on intervals. By week 6 your conditioning and split times will have improved and the fat loss will show, assuming your diet is in line.
Warm-Up and Recovery Notes
Warm up with three to five minutes of easy rowing to groove the stroke and raise your temperature. Never start with a hard interval cold.
Rowing is low-impact, so four days a week is very sustainable. Keep your back flat on every stroke to protect it, and stay hydrated; you sweat more than you think on the erg.
Nutrition and Supplementation
Fat loss is driven by your diet; rowing accelerates it by burning calories and building fitness. Eat in a modest deficit with enough protein, around 0.8 grams per pound of bodyweight, to protect muscle.
Simple support: protein powder to keep protein high while eating less, and a daily multivitamin. Keep it simple and consistent.
