The Program
Three full body days, done on whatever three days your schedule allows, with at least a day between them when possible. Because each session is full body, missing a specific day never leaves a muscle untrained. Train at whatever intensity your energy allows that day; something is always better than nothing on a rough shift week.

How to Progress
Eight weeks of steady progress that survives a messy schedule.
Weeks 1 to 3. Get the routine going around your shifts and learn the movements. Consistency, not perfection, is the win.
Weeks 4 to 6. Add a little weight or a rep where sets feel easy. If a bad shift week means only two sessions, that is fine; just continue.
Weeks 7 to 8. Keep progressing where your energy allows. After eight weeks you will be stronger and fitter, and you will have proven you can train around any schedule.
Warm-Up and Recovery Notes
Warm up with five minutes of easy cardio and a light set, especially important if you are training tired after a shift. Listen to your body on low-sleep days.
Shift work is hard on recovery, so protect your sleep as best you can, even with blackout curtains and a consistent wind-down. Eat real meals across your shifts and stay hydrated; both help you feel and train better.
Nutrition and Supplementation
Irregular hours make eating tricky, so plan ahead. Aim for balanced meals with enough protein, around 0.8 grams per pound of bodyweight, and do not rely on vending machines through a night shift.
Simple support: protein powder is a lifesaver for a quick, balanced option at odd hours, and a daily multivitamin covers the gaps. Keep it simple and consistent.

Is training on no sleep bad? Train lighter and shorter when you are exhausted, and prioritize sleep when you can. Some movement usually helps energy and mood, but do not grind a hard session on a sleepless night.
What if I miss a week? Just pick up where you left off. Over months, your consistency across most weeks is what matters, not any single one.
Can I add cardio? Yes, a couple of easy sessions or daily walks are great for health and help offset the toll of shift work.
