About this workout
Sitting at a desk all day rounds your shoulders, weakens your upper back, and leaves your neck and lower back aching. The fix is not a gadget; it is strengthening the muscles that pull you upright and mobilizing the ones that get stiff. This 8 week plan does exactly that, three short sessions a week of pulling, rear-shoulder and core work that undo the damage of a desk. Stand taller, feel better, and lose that hunched, tight feeling for good.

Who this is NOT for: anyone with a diagnosed spine condition who has not been cleared to train; see a professional first. Otherwise this is for almost every desk worker.
What You'll Need
- Cables or a band, dumbbells, and a pull-up bar or lat pulldown.
- A little time most days for the mobility, which matters as much as the lifting.
- A log to track your progress.
The Program
Three upper-body and core sessions a week, built around pulling and rear-shoulder work to counter the forward slouch. Squeeze your shoulder blades on every pull, and move through a full, controlled range. Do the core work to support your spine from the front and back.

How to Progress
Eight weeks of building the muscles that hold you upright.
Weeks 1 to 3. Learn the movements and focus on squeezing your shoulder blades and feeling your upper back work. Keep the weights light and the reps clean.
Weeks 4 to 6. Add a little weight or a rep on the rows and pulls as they feel easy. Your posture and upper-back strength should be improving.
Weeks 7 to 8. Keep progressing gently and notice how much taller and looser you feel. After eight weeks the hunched, tight feeling should be largely gone.
Warm-Up and Recovery Notes
Warm up with a few minutes of easy movement and some banded pull-aparts and shoulder circles. This wakes up the postural muscles before you load them.
Beyond the workouts, take breaks from sitting during the day, stand and stretch often, and set up your desk so your screen is at eye level. The workouts fix the strength; your daily habits keep the posture.
Nutrition and Supplementation
For general health and recovery, eat a balanced diet with enough protein, around 0.8 grams per pound of bodyweight, and plenty of vegetables and water.
Simple support: protein powder for convenient protein and a daily multivitamin to cover the basics. Nothing fancy is needed here.

Can exercise really fix my posture? It can dramatically improve it. Strengthening your upper back and rear shoulders and mobilizing your chest and hips pulls you upright and eases the aches. Your daily sitting habits matter too.
Why so much rowing and face pull work? Because desk posture is a slouch, and pulling and rear-shoulder work directly counter it. That is the whole strategy of this plan.
Should I train my chest and lower body too? Some balanced work is great, and you can add it. But desk workers are almost always weak in the back and rear shoulders, so that is where this plan focuses.
